Ankles over toes: what it is for and how to do it

A squat needs the knee to travel forward over the foot, and an ankle that will not allow it is the commonest reason heels lift and chests drop. It is the cheapest thing on this list to fix.

Needs: Nothing at all

How to do it

Foot flat, a hand on a wall for balance. Drive the knee forward over the toes with the heel pressed down. Ten a side, slowly, taking the knee a little further each time.

The cue your plan prints
Knee travels past the toes with the heel down. Both sides.
What it needs
Nothing at all.

What goes wrong

Three faults, each written as the fix.

The heel lifts
That is the end of the range. Shorten the movement rather than let the heel come up; the heel staying down is the whole exercise.
The knee falls inward
It travels over the second toe, not across the body.
It is skipped because it is boring
It is the piece most likely to change what a squat looks like within a fortnight.

When the plan asks for it

Before every session, as one of four pieces that take two minutes in total. A plan that asked for a longer warm up, because a safety answer wanted one or because the decades earned it, runs eight minutes instead: a walk, these four, then one light set of everything.

The longer version
